Teenagers and sleep — the delayed phase, screens and sleep need
Teenagers don't stay up late out of laziness — biology pushes them to. Here's what happens to sleep during the teenage years, and what genuinely helps.

“You didn’t have any trouble getting up at seven when you were little.” That’s probably true. But it doesn’t mean your teenager is lazy or unwilling. It means their biology has changed.
Adolescence brings one of the most dramatic shifts in sleep physiology we go through in a lifetime, and most school systems are designed as if it doesn’t exist.
The delayed sleep phase — biology, not attitude
Puberty brings a well-documented shift in the circadian rhythm — the biological clock gradually resets to run later. Melatonin production starts later in the evening in teenagers than in adults and children. Sleep pressure builds more slowly.
The result: for most teenagers, it’s biologically difficult to fall asleep early, even when they try. And in the morning, melatonin levels often stay elevated long after they’re required to get up.
This has been documented consistently in sleep research for decades. Researchers including Mary Carskadon and Russell Foster helped establish it as a settled fact: teenagers’ late sleep rhythm is biologically programmed.
The trouble is that school schedules aren’t built around this biology. A teenager who goes to bed at eleven (because the biological clock won’t allow anything earlier) and has to be up early the next morning is chronically sleep deprived.
Sleep need is actually bigger than adults’
Teenagers need more sleep per night than adults do. But most teenagers get considerably less than that on school nights — a substantial, chronic shortfall.
The consequences are well documented:
- Impaired cognition, memory and learning
- Increased risk of depression and anxiety
- Reduced impulse control
- Increased risk of road accidents among older teenagers who drive
- Worse physical health and weaker immune function
Screen time makes it worse
The biologically delayed sleep phase is compounded by screen use. Teenagers are among the heaviest users of social media and screen content in the evening, and blue light in the evening further suppresses melatonin production.
That creates a double effect: biology and behaviour pull in the same direction, and bedtime keeps drifting later.
What helps a delayed sleep phase
Morning light matters more than a cutoff at night. Telling a teenager to put the phone away by a set time helps, but isn’t enough on its own. The more effective addition is strong morning light as early as possible — the most powerful signal for shifting the biological clock earlier.
A consistent wake time. Letting a teenager “catch up” on sleep by sleeping until midday on weekends pushes the biological clock later still and worsens the Monday slump. A moderate weekend lie-in, not more than an hour past the weekday wake time, works better.
A screen cutoff. An hour without screens before bed is a realistic target. Charging phones outside the bedroom helps, though it takes some negotiation with many teenagers.
Support rather than control. Research on teenage sleep habits shows heavy-handed enforcement rarely works well, while understanding and collaboration do. Explaining the biology behind the delayed sleep phase can help a teenager understand and take ownership of the problem.
School start times — a public health question
In places where school start times for teenagers have been pushed back, research consistently shows:
- Longer sleep duration
- Better grades
- Fewer mental health problems
- Fewer road accidents among older students
It’s one of the best-documented and most consistently ignored findings in education and public health research.
The teenage dream world
Sleep loss and a delayed sleep phase in teenagers have consequences for dreaming too. Chronic sleep debt tends to produce more intense, emotionally charged dreams in the limited sleep they do get, as the brain compresses a lot of REM processing into too little time.
Teenagers’ dream content is typically more socially and emotionally charged than in children or adults — identity, belonging, love, guilt and performance anxiety are recurring themes, consistent with the emotional development this stage of life represents. Teenagers’ sleep problems are rooted in biology, not laziness:
- The circadian rhythm shifts biologically at puberty — melatonin starts later
